I find protein shakes helpful for after the workout. I like mine mixed with milk for the added protein and better taste than using water.

Complex carbs a while before. This depends on the individual. Some like to have food in there stomach while working out, while others tend to feel really sick if they have food. But eat something at least 1-2hrs before.
After, some complex carbs and some protien. My professor has his doctorate in Exercise Physiology and he suggest to drink chocolate milk! It has loads of protien and simple carbs to fuel the recovery process

I've heard that eating any carbs for two hours after interval training cancels out the human growth hormone produced from the workout.
